3-day full body workout: the simplest effective split

A 3 day full body workout trains everything three times a week in under an hour. The full program, sets and reps, how to progress, and where runs go.

A 3 day full body workout is the least exciting split in the gym and probably the most effective one for most people. Three sessions a week. Every session trains legs, push, pull and trunk. No chest day, no arm day, no seven-day rotation that collapses the first time work gets busy.

It works because it's forgiving. Miss a session and nothing goes untrained for a week. Practice each main lift three times a week and technique improves quickly. What a 3 day full body workout split looks like

Each session includes four things:

  1. A lower-body lift: a squat, hinge or single-leg movement.
  2. A push: horizontal or vertical pressing.
  3. A pull: a row or a vertical pull.
  4. An extra: core, carries or a small accessory.

The trick that makes three days a week sustainable is rotation. You don't squat heavy three times a week. Day A has the heavy lower lift, Days B and C rotate in lighter or single-leg work. Same for upper body: the pressing and pulling angles change each day.

This is the same backbone used in most split templates for hybrid athletes: squat, hinge, push, pull and carry, spread across the week so nothing gets hammered twice in a row.

Effort targets use RPE, where RPE 8 means about two reps left in the tank.

Optional on any day: two sets of curls, triceps work or calf raises at the end. Optional means optional.

What that adds up to

Each session is about 12 working sets and takes 45 to 60 minutes with warm-ups. Across the week, most muscles get around 9 hard sets: legs get squat, Romanian deadlift and split squat; back gets a row or pull every day; chest and shoulders share three pressing slots.

That's right where it should be for a beginner. As the volume guide on how many sets per workout lays out, 6 to 10 weekly hard sets per muscle is plenty in the first year. Intermediate lifters can add a set to each main lift and land in the 10 to 15 range.

How to progress a 3 day a week full body workout

Use double progression on every lift:

  1. Start with a weight you can lift for the bottom of the rep range at about RPE 7.
  2. Each session, try to add a rep to each set.
  3. When you hit the top of the range on every set with clean form, add the smallest weight jump available and drop back to the bottom of the range.

For the 3 x 5 squat, add a little weight whenever all three sets of five look identical and finish with two reps in reserve. Beginners can often add weight every week for months. When that stops, you've graduated, not failed.

Every four to six weeks, take a lighter week: same exercises, fewer sets, lighter loads. You'll come back fresher than if you'd ground through.

Why full body works as well as fancier splits

Because the split matters less than people think. A 2024 meta-analysis comparing split routines with full-body routines found similar gains in strength and muscle size when total volume was matched, and concluded people can pick based on preference (Ramos-Campo et al., 2024).

Frequency points the same way. Training a muscle once, twice or three-plus times a week produced similar muscle growth when weekly volume was equal (Schoenfeld et al., 2019). For strength, a larger set of meta-regressions found gains increased with frequency, with diminishing returns (Pelland et al., 2026). Practicing the squat three times a week isn't a waste; it's how the squat gets good.

So full body three times a week isn't a beginner's compromise. It delivers the same weekly sets as a split, with more practice and less damage from a missed day.

When to move on

Not because you're bored. Move to four days when you can reliably recover from three, your schedule genuinely has a fourth day, and sessions are getting long because you've added volume. At that point, the upper/lower split is the natural next step. If you go to five or six days and lifting is your main sport, push pull legs is the high-frequency option.

A 3 day full body workout schedule with running

The rule from hybrid training explained is to keep hard leg work and hard runs on different days, and let easy runs fill the gaps. That's why Day A is heavy and Days B and C are lighter.

Heavy legs land on Monday, a full day before Tuesday's quality run. Wednesday's Romanian deadlifts are kept at RPE 7 so they don't eat into anything. Friday's split squats stay moderate so Saturday's long run isn't a slog.

There's a reason to separate the hard things. A 2022 meta-analysis found adding aerobic training to strength training didn't meaningfully blunt maximal strength or muscle growth overall, but did reduce explosive strength gains, more so when both were done in the same session than when separated by at least three hours (Schumann et al., 2022). On Wednesday and Friday, run in the morning and lift later if you can.

If you don't run

The classic 3 day full body workout schedule is Monday, Wednesday, Friday. Any three non-consecutive days work. Two in a row is fine occasionally; just put Day B (the lightest) second.

Common 3-day full body mistakes

Squatting heavy three times a week. Rotate the lower-body lift. One heavy, two lighter. Your knees and your running will both notice.

Cramming in everything. Eight exercises per session turns a 50-minute workout into 100. A few big compound exercises do most of the work. Four main exercises plus an optional extra is enough.

Never adding weight. Three days a week of the same weights for three months is exercise, not training. Write it down. Add a rep or a little load.

Skipping the pull. Rows and pull-ups are the first thing tired people drop. Do them first if you have to.

Program-hopping. Run the same three days for at least 8 to 12 weeks before judging it. Progress comes from repetition.
