Tempo run defined: pace, length and how often
Let's define tempo run properly: a steady, comfortably hard effort just under threshold. The right pace, how long to go, and how often to do one.
Ask ten runners to define tempo run and you'll get eleven answers. "Fast-ish." "Race pace, but shorter." "Whatever my running club does on Thursdays." The tempo run is the most popular hard workout in running and the least consistently defined.
Here's a definition that's actually useful: a tempo run is a sustained, steady effort that's comfortably hard, just under or right around your lactate threshold, usually 20 to 40 minutes long. You can speak in short phrases. You finish strong, not wrecked. This post covers the pace, how long to make it, how often to do it, and how it fits around lifting, whether you plan it yourself or let an adaptive running coach do the scheduling.
Tempo run defined: what it actually is
A tempo run is a continuous run (or a few long reps) at a steady, strong effort. In the five-zone model we use across this blog, it sits in zone 4, sometimes dipping into the top of zone 3, at roughly RPE 6–8, usually about 7. The physiology behind it: as you speed up, you pass a second threshold where lactate production starts to outrun clearance (Faude, Kindermann and Meyer, 2009). Below it, a hard pace is sustainable for a long time. Above it, the clock starts ticking. Tempo running lives just under that line and teaches you to hold strong paces for longer. Tempo run vs threshold run
They overlap so much that many coaches use the words interchangeably. Where people do draw a line, a threshold run sits right at your threshold, often in reps, for 20–30 minutes of total work. A tempo run is usually a touch easier and a bit longer, and more often continuous. Same family, same job, slightly different dial setting.
Tempo run pace: how fast?
"Comfortably hard" is the phrase everyone uses, and it's annoyingly accurate. Three ways to make it concrete:
By feel
- You can speak in short phrases, not full sentences.
- Breathing is quick but rhythmic.
- You could hold it a fair bit longer than the run asks you to.
- RPE about 6–8 out of 10. Most tempo runs should feel like a 7.
Feel is more reliable than it sounds. A 2022 review found that RPE and the talk test are valid markers of both ventilatory thresholds (Bok, Rakovac and Foster, 2022), and in a separate study runners could regulate 30-minute steady runs using the talk test alone, with the harder talk-test stages producing intensities suited to athletes' higher-intensity training (Woltmann et al., 2015).
By heart rate
Aim for zone 4, accepting the top of zone 3 on longer tempo runs. Heart rate lags for the first few minutes and drifts up late in the run, so don't chase it early and don't panic when it creeps.
If you've tested your threshold, a tempo run usually sits at or a few beats under your threshold heart rate. That's lactate threshold heart rate explained in one line: the heart rate that goes with your threshold, best found from a hard field test rather than an age formula.
By pace
For many recreational runners, tempo lands somewhere between half marathon and 10K race pace: closer to 10K pace for a short tempo, closer to half marathon pace for a long one. Pace is the least forgiving guide, though. On a hot, windy or hilly day, hold the effort and let the pace slow.
How long should a tempo run be?
Time at tempo effort, not counting warm-up and cool-down. These are coaching conventions, not laws:

Progress by adding a few minutes at tempo, not by running faster. A tempo run that gets faster every week eventually becomes a race, and then it's not a tempo run.
Always warm up for 10–15 minutes first. Going from the front door straight into tempo pace makes the first ten minutes feel awful and skews your read on the effort.
How often should you do tempo runs?
Once a week is the sweet spot for most runners. Experienced runners in a race build sometimes do two quality sessions a week, but usually only one of them is tempo or threshold.
The reason is the rest of the week. Well-trained endurance athletes do roughly 80% of their sessions at low intensity and about 20% hard (Seiler, 2010). A tempo run is one of those hard sessions. Do three a week and your "easy" days get tired, your tempo runs get slower, and you've built the classic medium-everything week.
Tempo run workouts to try
All start with 10–15 minutes easy and end with 10 minutes easy.
- Classic tempo: 20–30 minutes continuous at RPE 7.
- Broken tempo: 3 × 10 minutes at RPE 7, 2 minutes easy jog between. Easier to hold good form, same training effect for most people.
- Progression tempo: 30 minutes, starting at RPE 6 and finishing at RPE 7–8.
- Tempo in the long run: a 70-minute long run with 20 minutes at tempo effort in the middle. Good for half and full marathon builds.
- Hill tempo: 20 minutes at tempo effort on a rolling route, holding effort rather than pace on the climbs.
Tempo runs vs intervals and VO2 max work
Tempo raises how much of your engine you can use for a long time. It's not the best tool for raising the engine itself. In Helgerud et al. (2007), runners training at lactate threshold (85% of max heart rate) improved VO2 max less than runners doing 90–95% intervals with the same total work.
So if your goal is a bigger VO2 max, tempo isn't enough on its own. Some useful reference points:

Tempo runs in a week that includes lifting
A tempo run is a hard day. Shrugging it off as "just a run" is how hybrid weeks go wrong: 30 minutes at RPE 7 belongs in the same fatigue budget as a solid lower-body session, not underneath it.
A simple running-priority week with lifting:

The tempo run sits two days after the heavy legs day and away from the intervals. Upper body on the same day is fine. Heavy squats the day before is not.
Common tempo run mistakes
- Running it as a race. If you can't speak at all, you're above tempo.
- Running every run at "tempo-ish". The most common mistake in recreational running. Easy days exist so tempo days can work.
- Skipping the warm-up. The first ten minutes will feel brutal and you'll misjudge the effort.
- Chasing a pace in bad conditions. Heat and hills raise the cost of the same pace. Run the effort.
- Never changing it. Same 20 minutes, same route, for a year, is a habit, not a training stimulus. Add time gradually.
