Wall ball alternative: the substitutes that actually transfer to Hyrox
No med ball, no target, low ceiling? The best wall ball alternative keeps the deep squat and the rhythm. Gym and home options, plus sessions.
The best wall ball alternative is a thruster: a squat below parallel that drives straight into an overhead press, done with dumbbells, a kettlebell or a light barbell, in sets that build toward 100 reps. It keeps the two things that decide your wall ball station: squat depth and rhythm. What it can't copy is the throw, the catch and the target, so you still want some time on a real ball before race day.
Plenty of gyms have no medicine balls, no target, or a ceiling that won't survive a 3 m throw, and almost no home gym has a wall ball rig. Below: what the Hyrox wall ball station demands, the alternatives that transfer best in a gym and at home, what they miss, and sample sessions. If you'd rather have it programmed around the equipment you have, that's a coach for your Hyrox build.
What a wall ball alternative needs to train
Here's the station, from section 8.8 of the 26/27 singles rulebook: 100 reps, each one starting standing tall holding the ball, squatting until your hips go below your knees, then throwing the ball with both hands to strike a target. The ball is 4 kg for Women Open, 6 kg for Women Pro and Men Open, and 9 kg for Men Pro. The target is 2.70 m for women and 3.00 m for men. There are no warnings: every rep is either a rep or a no-rep.
It's also the last station. The hyrox stations explained in order put wall balls after eight kilometers of running and 100 m of sandbag lunges. In the first published Hyrox study, the highest heart rate, blood lactate and perceived exertion of the whole simulated race all occurred at the wall balls.
So a useful alternative trains:
- Squat depth under fatigue, because shallow squats are the biggest source of no-reps.
- Leg drive into an overhead finish, the squat-to-throw pattern.
- High-rep rhythm, because 100 reps is a pacing problem.
- Doing it on tired legs, because that's how the race delivers it.
A good week covers all four, which is what a free Hyrox workout plan should build toward: strength early, rep volume and fatigue later.
The best wall ball alternatives in a gym
1. Dumbbell or kettlebell thrusters
Hold one or two dumbbells at your shoulders, or a kettlebell by the horns, squat below parallel, and drive up into an overhead press in one motion. That's the wall ball's squat and leg drive, minus the throw.
Use a light load. The ball is only 4 to 9 kg; the point is reps and rhythm, not a heavy press. A pair of light dumbbells for sets of 10 to 25 is about right for most people.
2. Barbell thrusters
Same movement, front rack position. An empty bar or a light technique bar works well for higher reps. The rack position keeps your torso upright, which is what keeps wall balls on target.
3. Goblet squat to press
Squat with a kettlebell or dumbbell held at your chest, stand, then press it overhead. Less fluid than a thruster, but easier to learn, and the goblet position makes depth easy to find.
4. Front squats and goblet squats
For strength and position, early in a block. Heavier, fewer reps, full depth. These build the legs that make 100 reps survivable.
5. Medicine ball throws without a target
If your gym has medicine balls but no target, throw them against any wall that can take it, at whatever height is safe, or do overhead throws outdoors. You won't train accuracy at race height, but you'll train the catch and the squat-to-throw timing.
6. Air squats for volume
The cheapest option and still useful. Sets of 20 to 30 to a depth target, like a box or bench just below knee height, teach you to hit depth when tired. Just don't sit on the box: on race day a depth box is a judge's tool, not a seat.
Wall ball alternatives at home
| Wall ball alternative at home | What it trains | How to do it |
|---|---|---|
| Dumbbell thrusters | Squat depth, leg drive, overhead finish | Light dumbbells, sets building toward 100 total reps |
| Backpack or jug thrusters | The same pattern with improvised load | A loaded pack or two water jugs, held at the shoulders |
| Air squats to a target | Depth under fatigue | Squat to a low chair or box without sitting |
| Squat jumps | Leg drive, high heart rate | Short sets, soft landings |
| Outdoor ball throws | The throw and catch | Any soft ball against a safe wall outside |
For the engine side, short steep efforts work well. A treadmill hill workout or outdoor hill repeats followed by a set of thrusters is a decent way to practice squatting with your heart rate already high.
What a wall ball alternative can't teach
- Accuracy at race height. Every throw has to strike the target. If you can, find a target set to the correct metric height (2.70 m or 3.00 m) and practice on it, even only a few times.
- The catch. Receiving the ball and riding it straight into the next squat saves energy over 100 reps. Thrusters don't teach that.
- Distance from the wall. Too close and the ball comes back into your face; too far and you chase it. You only learn your spot on a real rig.
The station's full standard, the no-rep list and pacing schemes are covered under wall ball technique. Use an alternative to build the qualities, and real wall balls to sharpen the skill.
How to build sessions from wall ball alternatives
Strength day (early in a block):
| Exercise | Sets | Notes |
|---|---|---|
| Front squat or goblet squat | 4 sets, moderate to heavy | Full depth, upright torso |
| Dumbbell push press | 3 sets | Leg drive into the press |
| Air squats to a box | 2 x 20 | Touch, don't sit |
Volume day (middle of a block):
| Block | Work |
|---|---|
| Main set | 100 thrusters in your planned race scheme, such as 10 x 10 with short rests |
| Finish | Easy jog or easy row |
Race-specific day (late in a block):
| Block | Work |
|---|---|
| Warm-up | 10 min easy run |
| Main set | 2 rounds: 1 km run, 25 walking lunges, 50 thrusters |
| Finish | Easy jog |
Plan your rep scheme in training and practice it. Sets of 10 with a few breaths between them is a simple starting point; bigger sets come with practice.
Balance the pressing
A hundred thrusters a week is a lot of pressing and squatting. Balance it with pulling: rows, pull-ups or chin-ups. If you can't do those yet, a chin ups alternative such as inverted rows or band-assisted reps does the same job.
Alternatives for the other stations
The same rule, keep the pattern and swap the equipment, works across the race:
- Sled push: a plate pushed across turf at a low body angle. Our guide to sled push alternatives ranks the options.
- Sled pull: a rope tied to heavy plates, pulled hand over hand. That's the heart of a sled pull alternative.
- Farmers carry: dumbbells at or above race weight, walked for 200 m. Our guide to Hyrox farmers carry covers the station and its substitutes.
- SkiErg: banded straight-arm pulldowns with a hip hinge. A SkiErg alternative keeps the pulling pattern.
How exrsz handles wall balls without a wall ball
exrsz builds a periodized plan from your goal, schedule, level and equipment, so if you have no medicine ball, the plan uses what you do have. Squat strength, station volume and running sit in one plan, it adapts each week to how you trained, and it reshuffles missed sessions.
FAQ
What is the best wall ball alternative?
Thrusters with light dumbbells, a kettlebell or a barbell. They keep the deep squat and the leg drive into an overhead finish, and they work for high-rep sets.
What is a good wall ball alternative at home?
Light dumbbell, backpack or water-jug thrusters, air squats to a low box or chair, and squat jumps. If you have a soft ball and a safe outdoor wall, add throws.
Are thrusters the same as wall balls?
No. They share the squat and the drive overhead, but thrusters have no throw, no catch and no target. Use them to build the qualities, then practice on a real ball when you can.
How heavy should thrusters be to replace wall balls?
Light. The Hyrox ball is 4 kg, 6 kg or 9 kg under the 26/27 singles rulebook, so pick a load you can move for sets of 10 to 25 with full depth.
Can you train for Hyrox wall balls without a target?
Yes, for strength, depth and rhythm. Accuracy and the catch need a real ball and a target at race height, so get a few sessions on one before race day.
